How often do you do interval training and for how long? What's the work & rest duration? Do you check your heart rate and what range do you stay in? Do you run hills or just on the flats? How do you cool down and how do you recover, stretch, etc.? What benefits do you notice from intervals?
I know this is more of a topic than a specific question. Thanks.

When I'm in my regular interval training I do at least two days (sometimes three) of interval training per week. So a normal week would look something like this:

Monday - 30 min morning run, 60 min afternoon run. Tuesday - 30 min morning run, Interval workout in the afternoon. ... See More
Wednesday - (same as Monday).
Thursday - (same as Tuesday).
Friday - (same as Monday).
Saturday - 90 min long run (sometimes with a 4 mile tempo after the first 60 min, which is where the 'sometimes three' workouts comes in).

As far as the actual interval training goes, I do a variety of different workouts including: tempo runs, power runs, mile repeats, 1000m repeats, 400m repeats, step-down workouts (ex. 1600m, 1200m, 1000m, 800m, 600m, 400m), etc. During different workouts I'll have different paces and different amounts of rest. Usually hard workouts last anywhere from 45 minutes to an hour and a half including the warm-up and cool-down. I usually do about a 3 mile warm-up and 2 mile cool-down. (Just easy jogging.)
I also stretch and do ice baths as well. Ice baths are a wonderful recovery tool, but stay in it no longer than 12 min.

The biggest benefit I see from interval training is being able to handle a harder pace for a longer amount of time. Basically it's training your body to better handle lactic acid build-up so you can run faster longer.

As for the hills, I do a lot of my distance runs on the trails by Weber State which gives me a good amount of hill work.

I just got back to the hotel after the meet. I finished 2nd behind a French girl . . . barely! It was pretty windy so the race went out slow. I just sat with the pack then with 1000m to go I took the lead and spread it out...
